Volume training,
如果利用大组数的运动刺激特定肌群, 肌肉会通过增长来适应这种大量的stress, 这
就是volume training 的原理。这种方法是举重运动员在off season用来快速增长
lean mass 常用的方法,因为在德语区比较流行,所以叫German volume training。
GVT后来由 coach Poliquin引进到美国,最基础的方法就是所谓的10X10。
10X10有其局限性,特别对advance level的人局限性更大。因为advance level的CNS
adaptation 已经足够强大10X的intensity 就低了一些。所以poliquin后来对gvt做了
一些改正,以适应advance level的人。另外还有volume ladder 的方法,和俄国的
bear routine都是异曲同工。
Advanced GVT:
最多5reps,每个routine 5,4,3 5,4, 3 循环。每次运动比上次加 6-9%的量,这样

我老是给大家推荐p90x,不是因为那是唯一的有效的workout,而是因为我知道置顶有
video,大家跟着做就行了,不必我一个动作一个动作的唠叨。其实,大部分健身操的
动作都大同小异,如果去youtube上搜(比如butt workout, abs workout, legs
workout, shoulders workout),能搜出一堆来。
这周是休息周,很无聊,所以随便去youtube搜了一下,看到一个不错的channel,给大
家推荐一下:FitnessBlender。这是个夫妻店,视频没有音乐没有气氛,但是workout
routine都非常简单有效,而且很多都很短,可以自行组合成全身运动,也可以见缝插
针的用那么空闲的十几二十分钟做一个部位,程度也有深有浅,都很适合在家里做。

7. dealing with pains: my body was so used to sedentary lifestyle. I had
lots of pains in my body the first few months even with light weights. My
shoulder rotate calf would be in pain when doing incline bench press. My
shoulder blade points would be killing me when I do lat pulldown. One of my

我心理还是比较抵触嗑药, 所以自作主张改成workout前喝了, 其它

p90x两个月,体重减小15lb左右(肌肉也有一定流失),力量增加不明显
starting strength 4个月,体重增加15lb左右,力量肌肉明显增加,有一等程度增肥
p90x是跳操升级版其实没错 比较适合out of shape的人重新开始锻炼
每天这么蹦蹦跳跳减体重是肯定的 但力量增加是有限的(虽然俯卧撑之类的个数可以
增多,但基本是靠体重的减小和身体适应了这种快节奏的workout,肌肉大小没有明显
变化)
p90x每天都有workout,时间基本都大于1小时,比较难坚持,如果不能保证睡眠,对身
体的负担其实不小,所以比较适合housewife类的人
p90x在一轮过后继续做比较浪费时间,因为身体完全可以挑战更高层次的workout,持
续做p90x除了继续减脂没有更多好处,而且如果不注意饮食容易炼成瘦子--能看到‘腹
肌’但外观很难看(当然国内的审美认为这样好看)
Starting Strength属于纯力量练习,因为是5reps,所以不能算专门的bodybuilding。

兄弟以增肌/体重,减LDL,有氧为目的,有规律健身两个多月了。第一次发帖,菜鸟抱
一下目前的计划。尽管还没有看完精华区,自己感觉有要调整的地方,求版主和大牛们
一个指导。
一 基本情况
身高:5’9;体重:151p;BMI: 22.3;Body fat: 18%
基本饮食结构:
1.早:燕麦粥,4个鸡蛋白,yogurt,香蕉 (最近早饭有时凑合)
2.中:鸡肉,蔬菜,米饭;下午yogurt,水果;workout day,磕2cup蛋白质粉.
3.晚:粥(我脾胃有点弱),蔬菜,鱼肉/鸡肉/豆腐,水果
目标日热量摄入量:2500-2800大卡
目标蛋白质摄入量:100g
Workout day, 下午磕;早磕,晚不磕(哥们LDL有些偏高,不知道对不对这里)
同时,我也是羽毛球友,每周四/日双打2个半小时有5年多了。
二 目标
体重-160p; 大腿,臀大肌,胸肌,上肢,微塑型即可。希望一直保持每周2-3次
workout到终身。
三目前计划
周一:
Warmup+stretching, 慢跑10分钟(速度5,心率145);

When it comes to weight gain, calorie is the king. If you are not gaining
weight, it only means one thing - you have not been eating enough.
Based on your height/body weight, your daily maintenance calorie is probably
around 2000-2500 cal. If you had been eating 3500cal a day, you'd have been
gaining at least 2lb per week which obviously is not the case.
If you really want to gain weight, first you will need to find your daily

for my sleeping, no workout + smoking is better than workout+smoking , which
is better than no workout + no smoking, which is better than workout+ no
smoking.
i quit smoking. so i have to suffer more from sleeping problem. if i dont
eat and take pills, i can sleep but will wake up from hunger (with lots of
workout before sleeping). if i eat a meal (not snack) before sleeping, i
will gain weight but sleep well.

大家知道,我一向对滥用MAF这个用法很反感。跑步有进步就说是MAF的功劳,没进展就
是时间不够长,非常误导人。听起来跟轮子的说法很像。
Phil Maffetone的大书里的poster boy Mark Allen原来就可以跑5分多的pace,只是成
天那样跑,一直没进展。后来加了aerobic的训练,效果好了很多,这个对搞三项的最
重要。因为骑车下来,身体里glycogen储备已经不多了,这时候aerobic的能力就非常
重要。但不要忘记他的pace本来就很快,肌肉已经非常强。如果肌肉不强的只练
aerobic,跑马到后来不会撞墙但非常可能要抽筋,剩再多glycogen也没用。我个人认
为像鸵鸟那样的跟AP效果不一定好,strength 和speed不够,所以到后来容易出状况。
搞三项的话应该还有效,但估计也没时间每周慢慢晃80迈了。
顺便提一下,在Mark Allen的网站也不提MAF(MAF其实就是Phil根据自己的名字拼凑出
来的)。Allen还是叫maximum aerobic heart rate,科学多了。他的定义是这样的:
